Most flight-wellness advice is either useless ("stay hydrated!") or theatrical (the ten-step in-flight skincare routine performed in seat 34B). Neither engages with what a long-haul flight actually is: a physiological stress test with several distinct components, most of which have specific, boring, effective counter-moves. This is the honest inventory of what flying does to you, followed by a protocol split the only way that makes sense — what you do before, during, and after.

What a long-haul flight actually does to you
Six things, in rough order of how much they matter the next day.
Circadian disruption. The biggest one, and the one no serum touches. Cross more than two or three time zones and your internal clock — which governs sleep, digestion, alertness, and overnight skin repair — is running on the wrong schedule. Your body adjusts at roughly one time zone per day on its own. Jet lag, not dry air, is why you feel wrecked for days after flying, and it's the main thing the "after" phase of the protocol targets.
Extreme dry air. Cabin humidity typically sits around 10–20%, versus the 40–60% your skin and mucous membranes prefer. That's drier than most deserts. Water evaporates faster from your skin's surface and from the linings of your nose, throat, and eyes — hence the tight face, scratchy eyes, and dry throat on landing. It's the same mechanism as air-conditioned-environment skin dehydration, dialed up. Worth saying plainly: this dries out the surface of your skin considerably, and your body somewhat — it does not catastrophically dehydrate you on its own. It compounds with everything else.
Immobility. Hours of sitting slows circulation in the legs, causing swollen ankles and stiffness — and, on flights over about four hours, a small but real increase in the risk of blood clots (DVT). For most healthy people the absolute risk is low; movement is the fix, and it costs nothing.
Cabin pressure. Cabins are pressurized to the equivalent of roughly 1,800–2,400 meters of altitude. Blood oxygen dips slightly, which can add to fatigue and headache; gas expansion explains the bloating. Unpleasant, mostly harmless, mostly unfixable — manage it with lighter meals and go easy on carbonated drinks.
Sleep debt. The 4 a.m. taxi, the airport night, the six broken hours in a seat — you often start the trip already owing sleep, and the flight adds to the tab. Sleep debt shows up in skin as well as mood; sleep deprivation measurably affects skin repair and elasticity.
Diet chaos. Transit days are salt, refined carbs, alcohol at odd hours, and meals served on the departure city's schedule. None of it is disastrous once; all of it stacks on top of the rest.
The protocol: before, during, after
Before you fly
Bank sleep — with honest expectations. Going into a long-haul well-rested genuinely helps, because you start the sleep-debt ledger at zero instead of in the red. But "sleep banking" is partial mitigation, not magic: you can't store up eight extra hours and spend them mid-Atlantic. Aim for two or three properly slept nights before departure and skip the "I'll exhaust myself so I sleep on the plane" strategy — it mostly delivers a wrecked person who still can't sleep upright.
Pre-load hydration. Start the flight well-hydrated rather than trying to catch up at altitude. Normal, steady water intake the day before and morning of — not heroic chugging at the gate, which mainly buys you queue time for the lavatory.
Pack SPF in your carry-on — really. At cruising altitude the atmosphere filters less UV. Aircraft windows block most UVB, but a meaningful amount of UVA — the aging wavelength — comes through glass. If you're in a window seat on a daytime flight, sunscreen on your face and hands is a legitimately sensible move, not paranoia. Close the shade on a long daylight leg and the problem solves itself.
In the air
Move roughly once an hour. Walk the aisle when the seatbelt sign allows; when it doesn't, do ankle pumps and calf raises in your seat — point and flex your feet, press your heels down and lift them. This keeps blood moving in the legs, which is the entire game for both swollen ankles and clot risk. No compression-gear fanaticism required for most people, though flight socks are cheap and reasonable on flights over six hours or if your doctor has flagged you as higher risk.
Water cadence, and the alcohol truth. A cup of water every hour or so beats a liter all at once. On alcohol and coffee: they are mild diuretics, not poison. One glass of wine will not ruin your skin. But alcohol reliably fragments in-flight sleep — that, more than dehydration, is the reason to keep it minimal on an overnight leg. Caffeine is a timing tool: fine if it's daytime at your destination, self-sabotage if you'll want to sleep within eight hours.
Skin: barrier cream, not sheet-mask theater. The viral in-flight sheet mask deserves an honest audit. The logic isn't wrong — you're adding water and slowing evaporation in dry air — but the format is: twenty minutes of benefit on a ten-hour flight, applied over hands and a face you've been touching in a public cabin, then peeled off to let evaporation resume. What actually works for the duration is a proper occlusive layer: apply a rich barrier cream or balm before boarding and let it slow water loss for the whole flight. Lip balm, hand cream, eye drops if you wear contacts (or better, don't wear contacts). That's the entire in-flight routine. Sleep on the destination's clock. The single smartest in-flight decision: check what time it is at your destination, and sleep — or force yourself to stay awake — accordingly. If it's night there, that's your cue for eye mask, earplugs or noise-canceling headphones, no screen, seat back. If it's day there, stay up and dose light and caffeine like a local. Eye mask and earplugs are the highest-value sleep tools per gram in your bag; neck pillows are a personal-preference call.
After you land
Light is the lever. Your body clock resets primarily on light exposure, which makes daylight the closest thing jet lag has to a treatment. The practical version: flying east (Europe to Asia, US to Europe), your clock needs to shift earlier — get outside in the morning at your destination and keep evenings dim. Flying west, your clock needs to shift later — afternoon and early-evening light helps, and it's generally the easier direction. After very large eastward jumps (eight-plus zones) the first morning's timing gets more complicated, but for most trips "morning light going east, evening light going west, outdoors beats windows" captures what matters.
Eat on local time. Meal timing is a secondary clock signal — weaker than light, but free. Eat breakfast at breakfast time on day one even if you're not hungry, and resist the 3 a.m. room-service admission of defeat.
The first 48 hours. Day one: daylight at the right time, meals on local schedule, no napping past mid-afternoon (a 20-minute nap is a tool; a 3-hour one is a relapse), normal bedtime even if you have to crawl to it. Day two: repeat. Most people feel roughly human by the second morning of doing this deliberately — versus most of a week of drifting.

The supplement honesty check
Melatonin is the one with real evidence. Among everything sold for travel, melatonin stands nearly alone in having reasonable research support for jet lag specifically — it's a timing signal your body already uses, and taking it near your destination bedtime for the first few nights can help shift your clock, particularly flying east. Low doses appear to work about as well as high ones. Two honest caveats: it's regulated very differently by country (over-the-counter in the US, prescription in much of Europe), and none of this is medical advice — anyone on medication, pregnant, or managing a health condition should ask a pharmacist or doctor first.
"Flight immune boosters" mostly don't earn the name. The fizzy vitamin-C-and-zinc rituals before boarding are largely comfort theater — you're not meaningfully "boosting" an immune system in an afternoon, and the evidence for preventing colds this way is thin. The stronger predictors of getting sick while traveling are sleep and hand hygiene, both free. Electrolytes: reasonable, not required. On a very long haul — especially with alcohol, heat at your destination, or a tendency to under-drink — an electrolyte sachet in your water is a sensible, low-cost move that makes the water you do drink slightly more useful. It is an aid, not an antidote.
One packing note that has nothing to do with evidence and everything to do with logistics: if you take a daily skin or wellness supplement, single-serve formats survive travel far better than a jar of capsules rattling around a toiletry bag — consistency, not novelty, is what makes any of them worth taking.
