These three nutrients are threshold nutrients, not performance boosters: correcting a real deficiency can visibly stop shedding, while adding more on top of sufficiency does essentially nothing. Iron has the best evidence and the clearest test (ferritin); zinc matters for specific risk groups; true biotin deficiency is rare, and mega-doses can distort important blood tests. Test before you supplement.
Type "hair vitamins" into any search bar and you will meet the same three names: biotin, zinc, iron. The supplement industry treats them as fertiliser — more in, more hair out. That is not how any of them work. All three are threshold nutrients. Below your body's needs, hair genuinely suffers, often before anything else does. At or above the threshold, extra intake buys you nothing except, in some cases, real downsides. This article takes each nutrient seriously on its own terms: who actually runs low, what deficiency looks like in the mirror, what to test, and where the marketing quietly departs from the evidence.
Why hair shows a nutrient shortfall first
Each follicle is run from a small cluster of cells at its base called the dermal papilla — the follicle's supply hub, wrapped in capillaries, pulling oxygen and nutrients out of the bloodstream and directing the matrix cells above it to build the hair shaft. Those matrix cells are among the fastest-dividing cells in the human body. Rapid division is metabolically expensive, and expensive tissues feel supply problems early.
There is a second reason hair is an early-warning system: it is optional. When intake drops, your body triages. Heart, brain, liver and immune function come first; hair is decorative, so it is last in line for nutrients. Follicles respond to scarcity by downshifting — pushing more hairs out of the growth phase and into resting and shedding, the mechanics of which are laid out in our guide to the anagen–catagen–telogen cycle. The practical upshot cuts both ways. A shortfall can show up as shedding, slower growth or brittle, lifeless strands while the rest of you feels roughly fine. But the reverse is also true: if your levels are normal, your hair problem almost certainly is not a nutrient problem, and no bottle will fix it.
Iron: the best-evidenced hair nutrient
If only one of the three deserves your attention, it is iron. Follicle matrix cells burn through oxygen, and iron is how oxygen gets delivered; iron-dependent enzymes are also involved in DNA synthesis, which rapidly dividing cells cannot pause. The blood marker that matters for hair is ferritin — your stored iron — because stores can be quietly depleted long before you become formally anemic. Low ferritin has repeatedly been associated with diffuse shedding (telogen effluvium) in menstruating women, which is why it is one of the first tests a dermatologist orders for unexplained hair fall. Honest caveat: the research picture is not perfectly consistent, and not every woman with low ferritin sheds. But among nutritional causes of hair loss, iron is the one with the most clinical weight behind it.
Who actually runs low: people with heavy periods, anyone pregnant or recently postpartum, vegans and vegetarians (plant iron is absorbed less efficiently), endurance athletes, frequent blood donors, and people with gut conditions that impair absorption. If you are in none of these groups — a man eating a mixed diet, say — iron deficiency is unlikely, and that matters for what comes next.
Because here is the rule the gummy aisle never prints: never supplement iron blind. Iron is the one nutrient on this list where "just take some in case" can do genuine harm. The body has no efficient way to excrete excess iron; unneeded supplementation can cause gut distress at best and, in people with undiagnosed iron-overload conditions such as hereditary haemochromatosis, real organ damage at worst. A ferritin test is cheap, routine and definitive. Get the number first.
Zinc: underrated, with one caution
Zinc is the quiet workhorse of the three. It is a cofactor for hundreds of enzymes, including those involved in protein synthesis and cell division — precisely the work a follicle does all day — and it plays a role in keeping follicles cycling normally. Genuine zinc deficiency shows up in hair fast and unmistakably: increased shedding, slow regrowth, and strands that feel dry and snap easily. Skin and nails often deteriorate alongside, and severe deficiency can blunt taste and slow wound healing.
Zinc deficiency is less common than iron deficiency in well-fed countries, but specific groups run low predictably: people on restrictive or very low-calorie diets, vegans (phytates in grains and legumes bind zinc), people with absorption problems — inflammatory bowel disease, coeliac disease, a history of bariatric surgery — and heavy drinkers. Crash dieting is a classic double hit, cutting zinc and iron at once; it is one reason sudden diet changes can alter hair so noticeably, a pattern we unpack in how nutrition shifts can change your natural curl pattern.
The caution: zinc competes with copper for absorption. Run high-dose zinc supplements (roughly above 40 mg a day, the adult upper limit) for months and you can push yourself into copper deficiency — which causes anemia, nerve problems and, ironically, hair issues of its own. If a blood test confirms you are low, short-term supplementation at sensible doses corrects it; treating zinc as a permanent daily mega-dose "for hair insurance" is how people trade one deficiency for another.
Biotin: the famous one you probably don't need
Biotin (vitamin B7) is the headline act of every hair gummy, and it is the weakest case of the three. The biology is real: biotin is a cofactor for enzymes in energy and fatty-acid metabolism that keratin-producing cells rely on, and true deficiency does cause hair loss and brittle nails. But true deficiency is genuinely rare. Biotin is scattered through an ordinary diet and your gut bacteria make some as well. The known routes to deficiency are unusual: chronic consumption of raw egg whites (a protein called avidin binds biotin), certain rare genetic disorders, long-term use of some anticonvulsant medications, and long-term intravenous feeding. If none of those describe you, you are almost certainly not biotin deficient.
Which is the problem with the 5,000 or 10,000 microgram doses sold everywhere — over a hundred times the roughly 30 mcg a day adults need. In people who are not deficient, the evidence that extra biotin thickens or speeds hair is weak to non-existent; the studies usually cited are small, or involved multi-ingredient formulas, or were done in people with underlying deficiency. Mega-dosing a vitamin you are already replete in does not upgrade the follicle.
And there is an underreported safety issue that deserves to be said plainly: high-dose biotin interferes with common laboratory blood tests. Many lab assays use biotin in their chemistry, and large amounts circulating in your blood can skew results — most notably thyroid panels (producing false patterns that mimic thyroid disease) and troponin, the marker used to diagnose heart attacks, where interference can produce a falsely reassuring result. Regulators have issued formal warnings about this. If you take high-dose biotin, tell every clinician who orders bloodwork, and stop it for several days beforehand if your doctor agrees. A cosmetic supplement that can muddy a heart-attack test is not a harmless "why not".
Food first: where each nutrient actually lives
For all three nutrients, food is the default and supplements are the correction tool. Food delivers sensible doses in absorbable company, and it is nearly impossible to overdose on dinner.

Notice what the table implies: a person eating varied meals that include eggs, legumes, seeds and some meat or fish covers all three thresholds without thinking about it. The people who genuinely need to act are those in the risk groups above — and they need testing, not guessing.
The protocol: test, correct, reassess
If your hair is shedding, thinning or breaking and you suspect nutrition, here is the order of operations that respects both the evidence and your money:
- Describe the symptom precisely. - See your GP and ask for bloods. A sensible first panel for hair complaints: full blood count, ferritin, and thyroid function (TSH). Zinc can be added if your diet or gut history suggests it. Mention any hair supplements you already take — high-dose biotin can distort the thyroid results themselves.
- Rule out the non-nutritional drivers. Postpartum shifts, perimenopause and thyroid disorders are common culprits that no mineral will fix — see how hormonal shifts change hair. Recent illness, major stress and crash dieting all cause delayed shedding too.
- Correct what is actually low, at the dose your clinician recommends. Deficiency-level correction is a medical dose for a defined period with a retest — not a pretty jar taken indefinitely.
- Reassess before buying "hair vitamins". Read a typical hair gummy label with this article in hand and the mismatch is stark: biotin at a hundred times anyone's needs (cheap, harmless-looking, great for marketing), iron absent or trivial (the nutrient with the best evidence is also the one that is risky to dose blind), zinc modest. In other words, most hair gummies contain the most of what you least need. If bloods found a deficiency, correct that deficiency specifically. If bloods were normal, the gummy had nothing to offer you anyway.

Does biotin really help hair growth?
Only if you are deficient — and you almost certainly are not. In documented deficiency, biotin restores hair impressively. In everyone else, trials showing benefit from biotin alone are essentially absent; the popular "biotin grew my hair" narrative rests on marketing, multi-ingredient studies and coincidence with hair's natural cycling. Meanwhile the mega-doses in hair gummies can interfere with thyroid and cardiac blood tests. It is a poor trade: negligible upside, a real diagnostic downside.
What ferritin level do I need for hair growth?
There is no magic number, and be suspicious of anyone who quotes one. Laboratory reference ranges for ferritin are wide, and clinicians disagree about how far into the range hair needs you to be; some dermatologists prefer stores comfortably above the bottom of the range when treating shedding, but a universal target has never been established. What is uncontroversial: ferritin at or below the low end of your lab's range is worth correcting, and the interpretation belongs with your doctor — ferritin also rises with inflammation, which can mask a true deficiency.
How long until hair responds to iron?
Months, not weeks — and understanding why prevents you from giving up on a treatment that is working. Iron stores rebuild over roughly two to three months of consistent treatment. Only then do follicles shift back toward growth, and the first visible result is usually less hair in the drain, not new length. New regrowth then has to emerge and lengthen at roughly a centimeter a month. Expect four to six months before the mirror agrees with the blood test, and judge progress by shedding volume first.
