How to Absorb Supplements Better: The Complete Bioavailability Handbook

Bioavailability is usually explained as "the percentage that gets absorbed." That's only half the definition. Timing and food: the cheapest wins available

Changing when you take what you already own costs nothing, and for a few nutrients it changes a lot.

Fat-soluble vitamins want a real meal. Vitamins A, D, E and K — plus fat-loving compounds like CoQ10, curcumin and omega-3s — absorb dramatically better alongside dietary fat, because fat triggers the bile release that carries them across the gut wall. This is the best-documented timing rule in the field. Vitamin D is generally better absorbed when taken with a meal containing some fat — a capsule with eggs or yogurt gives it the best conditions, though it is still absorbed without them.

Iron wants to be alone. Tannins and polyphenols in coffee and tea bind iron in the gut, and calcium competes with it directly — so iron taken with a latte is fighting on two fronts. Keep iron at least an hour or two away from coffee, tea and dairy or calcium supplements. Technically it absorbs best on an empty stomach; if that makes you queasy (common), a small non-dairy snack is a fair trade.

A few things genuinely prefer an empty stomach — iron as above, and thyroid medication famously so (that one is doctor's-orders territory, not supplement advice). Nutrients that fight — and nutrients that help

Minerals with similar chemistry share transporters in the gut, and at supplement-level doses they can crowd each other out. The trio to know is calcium, iron and zinc. High-dose calcium blunts iron absorption taken in the same sitting; high-dose iron and zinc interfere with each other similarly. This matters much less at the modest amounts in food or a multivitamin — it's the standalone high-dose pills, taken together in one gulp, that collide. The fix is boring and effective: separate competing minerals by a couple of hours, e.g. iron in the morning, calcium or zinc in the evening.

Two more pairings worth knowing. Vitamin C is iron's best friend — it converts plant-based (non-heme) iron into a more absorbable state, which is why the classic advice is iron with orange juice rather than tea. This one is well established. And long-term high-dose zinc depletes copper, which is why serious zinc formulas include a little copper; if you take zinc daily above the standard dose, that's a conversation to have with your doctor. You'll also see vitamin D routinely paired with K2 — a reasonable idea with a plausible mechanism, but the evidence that the pairing is necessary is thinner than the marketing suggests.

Fat-soluble vitamins are absorbed by a different route and stored in the body, so once-daily — or for vitamin D, even less frequent — dosing works fine. Your gut sets the ceiling

Everything above assumes a gut operating at spec. Often it isn't, and no amount of form-optimizing outruns that.

Stomach acid matters more than people think. Acid liberates minerals from food and supplements and is essential for B12 uptake. Iron: away from coffee, tea and calcium, ideally toward an empty stomach if tolerated. Which magnesium is best absorbed?
